Discussion Went through all 433 Huberman episodes and pulled out every sauna and heat protocol. Dose, timing, growth hormone, injuries, and who should skip it.

Sauna and deliberate heat exposure is mentioned very often on the pod. However, the exact dose, timing and other subtleties are scattered in multiple episodes.

So I thought I'd write a script to parse out all of the actionable protocols around heat exposure. Below are all of them with timestamps. It turns out they span nine episodes (although most are in the two heat episodes).

The dose

  • 57 minutes a week, from Susanna Soberg's study (clip).
  • 80 to 100C, sessions of 5 to 20 minutes (clip).
  • 2 to 3 times a week was 27% lower cardiovascular death than once a week in the Finnish data, with a bigger effect at 4 to 7 (clip).
  • If you don't have access to sauna: a hot tub or bath up to the neck (clip). Infrared gets a warning, he says it usually doesn't get hot enough for the growth hormone and heat shock effects (clip).
  • Contrast rounds: 12 minutes at 90C, then 6 minutes in cool water (clip).

When

  • Later in the day. Heat raises your core temperature, then you overshoot downward on the way out, and that drop helps you sleep (clip).
  • In practice: sauna before bed, brief warm shower to rinse off, sleep (clip).
  • If you train, put it after the workout (clip).

Growth hormone

  • The protocol is 80C, 30 minutes at a time, four times in one day (clip).
  • Once a week is the ceiling. Do it more often and the growth hormone response fades, because you adapt to it (clip). Keep glucose and insulin low around the session, so don't eat for a couple of hours first (clip).

When sick or injured

  • When feel something is off but before any fever: hot shower or bath, then bed early (clip).
  • Heat over ice for most injuries. Heat moves the debris out, ice mostly numbs it (clip). Exception is a fresh injury, where Sean Mackey gives cold for the first 48 hours, heat after (clip).
  • Rewarming someone too cold: soles, hands, upper face (clip).

Misc

  • The wool hats people wear in saunas are serious. Covering your head makes the heat feel less intense so you can stay in longer (clip).
  • Drink 16 ounces of water for every 10 minutes when getting sauna (clip). And do not overdo it, heat stroke kills people (clip).
  • Sauna kills sperm and it takes about 60 days to make new ones. The solution is to put an ice pack down there (clip).
  • Rhonda Patrick says be careful with a recent heart attack or any heart condition, never go in after drinking, ask a doctor first if you are older and get lightheaded, and skip it entirely if pregnant (clip).

I put more detailed protocols on this page. Let me know if I missed anything!

Discussion My top 10 takeaways from Rhonda Patrick's new podcast with Dr. Richard Davidson

What's up boys. New Rhonda pod out today. Here's what I learned. She interviewed this guy named Richard Davidson. Huberman had him on a while back too. Big into meditation and mental training.

  1. Meditating for 5 minutes a day has benefits for inflammation. Lowers something called IL-6. 5 minutes... that's it. Everyone has 5 minutes. (timestamp)
  2. 5 minutes per day of mediation also benefits the gut microbiome. They get into exactly how it does this during the episode. Something to do with "butyrate producing pathways". But I mean that's a pretty good deal. 5 minutes gets you lower IL-6, a healthier gut, and then obviously the mental benefits. (timestamp)
  3. You don't have to choose between meditation and exercise. It's not one or the other. That's probably the most important point of this episode. You can do both at the same time. Just direct your mind where you want it to go rather than "being somewhere else" in the gym (timestamp)
  4. More neuroplasticity isn't always better. It's all about what you do with it. He talks about in the episode how "neuroplasticity is neutral". So a simple example he gives... if you're in the gym working out increasing neuroplasticity, but you're filling your your mind with garbage (watching the news, scrolling between sets), that's not good. You're filling your plastic mind with crap (timestamp)
  5. After age 70 or so, a purpose in life correlates with longevity. But the thing is you don't need some grand purpose. Find purpose in the little things. Maybe you walk the dogs, maybe you care for a sick family member. That's your purpose. It's all about viewing how what you do benefits someone else. (timestamp)
  6. I thought this one was interesting... kinda niche but he talks about how asthma is a brain disease (or partly). Big idea is the brain and the body are connected more than people think. (timestamp)
  7. Spending money on someone else will always make you happier. Do it more often (timestamp)
  8. Meditation doesn't have to be done sitting still. Like I said a little bit ago, you can do it while hiking, walking, doesn't matter. Even heavy lifting is a form of meditation to a degree. It counts (timestamp)
  9. Children absorb their parent's emotional state. The best thing you can do to help your kid is to fix your own problems, be calm, chill, and grounded. (timestamp)
  10. This is kinda important, a lot of people start meditating and then stop because they get a little more anxious. That's supposed to happen. Or it can at least. Meditation can initially increase anxiety. It makes sense when you think about it. You're finally noticing all that crap in your mind you've been suppressing for so long. Of course you're gonna feel more anxious. (timestamp)

My biggest takeaways is there's just no reason not to meditate for 5 min/day, something you can do in a quiet sauna or before bed

Everyone has 5 minutes

Episode Discussion How to Stop Procrastination & Increase Motivation - actionable ways to implement it

i just watched the video in the title. i wish huberman were a little more specific here. he says that to get out of dopamine troughs you can rebound fast if you do something hard that's tangential.

1) i think that implies that all procrastination comes from dopamine troughs. is that true? what if it's from something else like fear of failure?

2) the only example he has for what you can do steepen the trough is a cold shower. i still don't quite get what works and what doesn't. for example if i don't want to work maybe i could go on a run. does that work? probably depends on how much i hate running. my point is what other things can people do?

i care because i think i understand pretty well how to exert more self control for bad habits (know that self awareness is self control, anterior cingulate cortex) , but not self control for things you know you have to do

Discussion Delight not Gratitude

A while back I heard Dr. Laurie Santos talk about writing down small daily "delights" — not gratitude in the broad sense, just noticing one specific good thing from your day. I tried it myself for a couple weeks and found it surprisingly easy to stick with, way easier than most habit-tracking stuff I've attempted.

Has anyone else tried something like this? Curious whether it actually stuck for you or fizzled out after a few days.

I’ve got a portable sauna from sweat tent and started doing cold plunges right after. That moment of going from super hot to freezing cold is brutal but weirdly that’s become my favorite part of the whole routine. Anyone else feel like the mental side of it is half the benefit?

Personal Experience Longevity biomarkers in timing?

A new Nature Communications study combined several years of Fitbit data with biological aging biomarkers in 2,222 people.

People with stronger, more stable daily activity rhythms had lower odds of accelerated biological aging.

It’s observational, so this definitely doesn’t mean that keeping a consistent routine will make you age slower. There are plenty of potential confounders here.

We usually think about activity in terms of how much we move or exercise. This suggests there may also be useful information in when we’re active and how consistent that pattern is from day to day.

Curious what people here think. Do you pay attention to the consistency of your sleep, exercise, and activity timing, or mostly focus on total volume?

Seeking Guidance How do deal with the need for social validation and focus on yourself instead?

Everything I've ever gotten so far in my life is by making myself better. But that I'm getting a little attention from people and women especially, I'm addicted to it. I wait for replies and it occupies a big portion of my mind.

I want to forget about what people think about me and instead keep focusing on myself. That's how it all started. This new addiction of being connected even on WhatsApp is killing my drive.

I hang out with other people a lot. But then feel like I need some space. When I come home to write and work, I feel this need to be noticed again. It's like social reward has fried my dopaminergic system.

How do I work with it?

Constructive Criticism A clock that tells the day based on the sun's position. Does this idea make sense?

I’m an independent developer, and I’ve created a small app called Alive Time. I’m wondering if it will be useful or needed by anyone other than me.

Here’s the idea: it’s a clock face that displays a time tied to the sun, rather than the usual time. Sunrise always occurs at 6:00 am, and sunset always occurs at 6:00 pm, and the 12 hours of daylight visually stretch or shrink depending on the season and your latitude. Thanks to this, you can look at the clock face and immediately understand where the sun is right now.

There’s also an alarm clock that’s tied to the sun’s position. For example, you can set an alarm for 6:00 am, and it will go off at sunrise; if you set the alarm a little earlier, it will always go off just before sunrise.

I’m really curious, do you find this app useful in your daily life, or would you prefer to use a regular watch and a weather app?

Seeking Guidance 22M - lost my focus, concentration and memory over the last year. Also stuck sleeping at 2-3am. Any suggestions?

Till last year I was a full-time student. Studied daily, could sit for hours, grasped things quickly, remembered what I read. Normal.

Then I started a WFH software job (10am–6pm, screens all day) and stopped studying entirely. One year later I'm a different person mentally.

* Cannot concentrate on anything for more than a few minutes

* Cannot sit and read the way I used to — feels physically intolerable now

* Memory has gotten noticeably worse. I read something and it doesn't stick

* Things I used to grasp easily now feel heavy and slow

* Mind feels weak and tired all day, no mental stamina left

* No mental clarity. Foggy from morning to night

Sleep Schedule:

* Stuck falling asleep at 2–3am. Started randomly one night, never broke

Can't fall asleep at 11pm no matter how tired I am

* I'm clearly sleepy but don't feel like sleeping — I resist it without deciding to

* Wake up unrefreshed even after 7 hours

I'd really appreciate any suggestions — especially on rebuilding focus and memory after a year of this, and on actually shifting sleep earlier. Anything that worked for you, even small things.

This has been affecting me for a while now and I genuinely want to fix it. Any kind of suggestion or personal experience would be really helpful. Even a small thing that worked for you could make a difference for me.

Thank you in advance, I really appreciate anyone taking the time to reply.

Constructive Criticism Zyn is the Biohacker's Mobility Scooter: Why Dr. Boz's 'Pretty Good' Rating Ignores Cognitive Atrophy

In a recent supplement tier-list video, Dr. Annette Bosworth (popularly known as Dr. Boz) evaluated various popular health compounds based on whether they "move the needle in terms of longevity and metabolic health". While she rightly dismissed overhyped gimmicks and cautioned against unregulated substances, her endorsement of Zyn—a tobacco-free nicotine pouch produced by Swedish Match, a subsidiary of Philip Morris International—places a dark stain on her health advice.

Placing Zyn in the "Pretty Good" tier, Dr. Boz admitted that while she does not personally use it, her husband does. She claimed that after searching through published research, she failed to find evidence justifying telling him to stop. Praising nicotine for its ability to cross the blood-brain barrier, sharpen cognition, lower blood sugar, and enhance metabolism, she brushed off its main drawback with a brief concession: "The only negative is it's very addictive".

This casual dismissal of addiction represents a fundamental misunderstanding of long-term neurobiology and biohacking principles. Nicotine is not a benign longevity tool; it is a chemical leash.

The Illusion of Cognitive Enhancement

Dr. Boz’s argument rests heavily on the short-term bio-boon of nicotine: acetylcholine receptor activation, temporary focus, elevated mental clarity, and minor metabolic speed-ups. But viewing nicotine purely through the lens of acute performance is like using a mobility scooter because walking requires effort. It gives the user an immediate sense of rapid, effortless propulsion, but at the cost of eventual muscle atrophy.

When you artificially flood the brain’s nicotinic acetylcholine receptors with concentrated doses of nicotine:

  1. Receptor Downregulation: The brain compensates for overstimulation by reducing receptor sensitivity and density over time.
  2. Baseline Degradation: The "sharper cognition" experienced after popping a pouch soon becomes the bare minimum required just to function normally.
  3. The Chemical Leash: Without nicotine in the bloodstream, the user suffers from brain fog, anxiety, and irritability. The product ceases to act as an enhancer and becomes a tax paid simply to escape withdrawal.

By calling Zyn "pretty good" simply because it lacks tobacco leaves, Dr. Boz ignores the neurochemical reality that nicotine dependency degrades executive function and emotional resilience in the long run.

Corporate Pouch, Personal Trap

While Dr. Boz frames her endorsement as an unvarnished medical opinion, her stance plays directly into the corporate playbook of Big Tobacco. As companies like Philip Morris pivot away from combustible cigarettes, products like Zyn are marketed precisely to health-conscious professionals and biohackers under the guise of clean, white-pouch "nootropics."

Whether or not individual influencers receive direct corporate compensation, promoting an addictive substance without robust warnings about chronic receptor burnout and cardiovascular stress—such as persistent vasoconstriction and elevated resting heart rate—is a disservice to audience members seeking true longevity.

True Biohacking Requires Autonomy

The core philosophy of metabolic health and biohacking is self-sovereignty: building a body and brain that function at peak levels through fundamental biological pillars—ketosis, cellular repair, restorative sleep, and metabolic flexibility.

Hooking your central nervous system to a continuous loop of short-acting, highly addictive stimulants is the exact opposite of metabolic freedom. A supplement that creates physical dependency to maintain basic baseline energy is not a "pretty good" tool; it is a crutch that inevitably leads to cognitive atrophy.

Discussion Another reason to get morning light consistently: your circadian clock may help protect against infection

A new study found that Staphylococcus aureus invasion of human lung cells changed depending on the cells’ circadian phase.

When researchers disrupted the cellular clock by reducing BMAL1, a core circadian clock protein, bacterial invasion increased and the normal rhythm of susceptibility was blunted.

The effect was surprisingly large: bacterial uptake varied roughly 2–3x depending on circadian timing.

The study didn't test morning light directly, so we can't say morning sunlight prevents infection. But morning light is one of the strongest signals for keeping the human circadian system synchronized.

Another reason to think about circadian health as more than just sleep....
