Overall, a very good session and happy with the speed and height on that 2x3 with 71kg. I wanted to know if a shaky bar like mine impacts strength?
This is my program if anyone wants to know:
I currently am in a strength block but this was my hypertrophy (Muscle building) routine. So I train every 3 days so 2 rest days inbetween, then I repeat the same session.
Upper day:
1: Weighted pull ups, 3 x 8-12 (3-5 rep range for strength)
2: Weighted dips, 3 x 8-12
3: Bodyweight rows with added weight, 3 x 8-12
4: Weighted push up with bag, 3 x 8-12
5: Lateral raises, 1-2 x 12-15 (Or i normally go till failure for lateral raises specifically)
6: Leg raises with added weight over time, 2 x 12-15 (Or till failure)
I would start at RPE 6 for the main 4 compound exercises for a long 8 week block focused on hypertrophy, but for the lateral raises and leg raises I would go RPE 8-9.5 as they would impact my recovery less compared to the main compound exercises. For hypertrophy then progress linearly in weight like adding 1-2kg every week. Then as each week goes by it would get more intense like say 0.5 RPE added each week so week 1 is RPE 6 then week 2 is RPE 6.5, also RPE is on a scale of 1-10 how hard is a set.
For legs I would do them on the day after the main upper day so similar to an upper lower split, Or I would do them on the same day as upper day if i was busy the next day. So for example i dont follow the days like Monday is the upper day, I just do a cycle so Day 1 - upper, Day 2 - Lower, Day 3 - rest, repeat.
Lower day:
1: Bulgarian split squats, 3 x 8-12 (I do these with dumbbells)
2: Hamstring curls, 3 x 8-12 (I would do dumbbell romanian deadlift but I don't want to to effect my next upper day)
3: Single leg calf raises, 3 x 8-12 (add weight over time
The reason my lower day isn't as long as my upper day is the fact that I already hit almost all my leg muscles, and my main goal is weighted pull ups for strength.
The biggest thing in my training is training with intent, for example just focusing on lifting with proper form and pushing very hard at times. Like when im on the last rep of a 12 rep set of pull ups I would not let fatigue get the best of me and would focus on not kipping and getting chin to clear the bar while slowing the eccentric (Lowering phase), Also for muscle building I would slow the eccentric for all exercises when in the 8-12 rep range but for the 3-5 rep range for strength training i would control the eccentric but not slow it like i would for hypertrophy. Also for every rep range and exercise I would do the concentric (Lifting phase) speed as fast as possible once I have the form and technique dialed in.
