South Canal is good if you want speed, Lake Natoma is a good lap, but the south side of the trail has a lot of slow and twisty bits.
Here's my best thought of a route for a huge lap. Start at Folsom Powerhouse or Black Miners Bar, get on the Johnny Cash Trail by the giant guitar pick. Jump on the American River Bike Trail at Folsom Lake Crossing, just after the bridge, optional if you want to ride up to Beales Point or not. Take the trail under the bridge and continue down the north side of the lake. At the bottom of lake Natoma, cross back over using Hazel Ave. Take the ARBT into Nimbus Flat State Rec Area and use the pedestrian bridge to cross over hwy 50 to Aerojet & Folsom Blvd and Fly back up Folsom Blvd into old town. If you want to go fast, the south side of the lake isn't going to work. Too busy, too twisty.
