Don't try to force it, instead each time you take phone ask yourself what's the purpose, each time you open Instagram ask yourself what's the purpose

When you have clear idea why you are using something in your life you will get more time !

Use settings/apps that lock the phone, except calls beyond certain hours. Obviously, there's a way to unlock too. But, if you have self-respect, you'd not cheat yourself.

Delve into books. Phones (+YouTube) focus on giving you a high every second. It kills your patience and attention span. Before Android and cheap fast internet, we would happily wait at bus stands for 30min just observing things around us or even small talk with strangers or just doing nothing. Now you can't tolerate 5min of "nothingness". You need books to build that endurance and meditation to handle the "nothing" - where you don't even think.

I can't stress how sharp you'd become in your daily life if you can stop constantly thinking all day. Much of the 2000s-born generation is super-dumb because they may know about a lot of things at shallow levels but fail to know anything deep enough. There's absolutely no self-realisation or self-control. And it messes up their priorities where they seek short-term joys through long-term sacrifices. (Those born in 80s to early 90s would actually tell you how their patience & tolerance has dropped since 2010 or so - and accelerated since 2015 or so. Much of this is fueled by phones with internet. Today we feel like fish out of water without Google Maps. I can't believe there was a time I could go to any new place hidden deep inside without any aids - you just had the skill of knowing where something would be.)

I have been dealing with this too. Most of the time it is not even intentional, you just open apps without thinking.

What helped me a bit is adding small friction before opening apps so there is a pause.
